Hangboard training,
for climbers
For most people a dead hang is general health. For climbers it's the sport. Grip is the limiting factor on hard routes, and the forearm — not the biceps — is what gives out first. Here's what the research says a hang actually trains, and how to point it at climbing.
Why the forearm decides
Intermittent isometric endurance of the finger flexors is a determinant factor of sport-climbing performance — the ability to hold moderate grip, recover on the wall, and hold again.1 A dead hang loads exactly that system. Even without a fingerboard, hanging builds a base of grip and forearm endurance that transfers to the wall; four weeks of hang training has raised grip endurance by roughly 25% in climbers.2
Max hangs vs repeaters
Once you have a base, the fingerboard lets you aim. The two workhorse protocols train different things, and a controlled study of 54 climbers on a 12 mm edge, twice a week for four weeks, showed exactly how they diverge:3
- Maximal loading (near-100% intensity) drove finger strength up ~14% — a neural adaptation, with little effect on endurance.
- Intermittent submaximal loading (60–80% intensity, on/off reps) roughly doubled stamina and sharply raised endurance, with smaller strength gains.
In plain terms: heavy and short makes you strong; lighter and longer makes you last. Independent protocol data agrees — low-volume max hangs (≈10 s near-max holds) yield about 15% strength in 4 weeks and 28% in 8, while 7-on/3-off repeaters are the go-to for strength-endurance.4

Where hangtime fits

Train fingers carefully
Fingers adapt more slowly than muscle — pulleys and tendons take months, not weeks, to catch up to what your motivation wants. Always hang fully warmed up, never on cold or tweaked fingers, keep early sessions on bigger edges and open or half-crimp grips, and add load in small steps. The fastest way to lose a season is to progress a fingerboard like a bench press.
Are dead hangs good for climbing?
Yes — forearm-flexor endurance is a determinant of climbing performance, and hanging loads it directly. A plain dead hang builds the base; a fingerboard sharpens finger strength once that base exists.
Max hangs or repeaters?
Max hangs (short, near-max, weighted) build strength — ~15% in 4 weeks, up to 28% in 8. Repeaters (7 on / 3 off, lighter) build strength-endurance. Most climbers cycle both depending on the season.
How often should climbers hangboard?
Two focused sessions a week drove measurable gains in studies. Warm up fully, never train injured fingers, and progress load slowly.
