The science of hanging

A dead hang is about as simple as exercise gets: grab a bar, lift your feet, hold on. It also touches three things that quietly shape how well you age — your grip, your shoulders and your spine. Here's what the evidence actually supports, and what it doesn't.

Grip strength & longevity

Grip strength turns out to be one of the cheapest, most reliable markers of overall health. In the PURE study — nearly 140,000 people followed across 17 countries — every 5 kg drop in grip strength was associated with a 16% higher risk of death from any cause, a 17% higher risk of cardiovascular death, and a 9% higher risk of stroke. Grip strength predicted mortality more strongly than systolic blood pressure.1

A dead hang is not a grip dynamometer, and correlation isn't cause — weak grip is partly a stand-in for whole-body strength and health. But hanging is one of the most direct ways to build and keep grip and forearm endurance, and it's a habit you can measure improving week over week.2

Shoulders & overhead mobility

Hanging loads the shoulder at the very top of its range — arms fully overhead, bearing your bodyweight. It's a position most of us almost never visit, and one we lose to years of sitting and desk work. Done gradually and without pain, regular hanging can release tension and restore overhead range of motion.3 If you already have a shoulder injury, start with your feet lightly supported and build up slowly.

The most striking version of this claim comes from orthopedic surgeon Dr. John Kirsch, who imaged patients before and after months of daily hanging and reported the acromion — the bony roof of the shoulder — remodeling to open more space beneath it, easing impingement.4 Bone genuinely does reshape to the loads placed on it (Wolff's law), so the mechanism is plausible. The caveat: Kirsch's work is a clinical case series from his own practice, not a peer-reviewed study — compelling, but not the same tier of evidence as the grip-strength research above.

Spinal decompression

When you hang, gravity applies gentle traction down the length of the spine, briefly opening a little space between the vertebrae and easing pressure on the discs after a day of compression.3 The relief is real but temporary, and the research on whether it treats specific back pain is still thin. Think of it as a pleasant end-of-day reset — not a fix for a herniated disc.

How long should you be able to hang?

Most untrained adults land in the ranges below. If you can hold a full minute as a man, you're already above average; women who train reach 45–90 seconds within a couple of months.2

The honest caveat

Hanging is a supplement, not a cure. It won't fix a herniated disc, won't cure chronic back pain, and won't replace real strength training. What it will do is build grip, keep your shoulders honest, and give your spine a daily stretch — for the price of about two minutes a day. That's a low bar for the upside, which is exactly why it's worth turning into a habit.

How long should you be able to dead hang?

Untrained adults typically hold 30–60 seconds (men) and 20–40 seconds (women). A full minute puts most men above average. Longevity-focused targets run higher — around two minutes for men and 90 seconds for women in midlife — but treat those as goals to build toward.

Do dead hangs decompress your spine?
